Reverse Dieting: What It Is, What the Evidence Shows, and How to Do It

Reverse dieting is the practice of raising calories in small weekly increments at the end of a fat-loss phase instead of returning to normal eating overnight. The strong version of the claim, that it repairs your metabolism, is not supported. The weak version is genuinely useful. Here is the difference, and a protocol.

What reverse dieting actually is

You finish a cut eating 1,800 calories. Instead of jumping straight back to 2,400, you add 50 to 100 calories per week, watch the weekly average weight, and stop climbing when weight starts to rise. Over 8 to 12 weeks you arrive at your real maintenance intake, having measured it rather than guessed it.

That is the whole method. Everything else attached to the term is marketing.

The claim that does not hold up

The popular version says a slow climb "repairs" or "resets" a damaged metabolism, letting you eventually eat far more than before at the same weight. There is no good evidence for that. Metabolic adaptation after weight loss is real, but the size of the effect is measured in low hundreds of calories, not thousands: reviews of adaptive thermogenesis in athletes put the adaptive component (the part beyond what body composition change already predicts) at roughly 100 to 300 kcal per day in most cases.1 The extreme figures people quote come from the Biggest Loser follow-up, where contestants lost enormous amounts of weight very fast under conditions nothing like a normal diet, and still showed a persistent suppression on the order of 400 to 500 kcal per day six years later.2

Direct evidence that reverse dieting specifically reverses that suppression, beyond what regaining some weight and eating normally would do anyway, is thin. Treat the physiological claim as unproven.

What it does do, and why it is still worth doing

Worked example. A woman ends a cut at 62 kg eating 1,650 kcal, with an estimated maintenance of about 2,050. She adds 75 kcal per week. By week 5 she is at 2,025 and her weekly average has risen 0.6 kg, almost all of it in the first fortnight, consistent with glycogen and water. She holds for two weeks; weight is stable. She adds one more step to 2,100, holds, still stable. Her real maintenance is around 2,100, and she now knows it from data rather than from a formula.

The protocol

  1. Set the destination. Estimate maintenance for your new, lighter body weight. That is what you are climbing towards, and expect the true figure to sit somewhat below the estimate after a long diet.
  2. Choose a step size. 50 to 100 kcal per week, or about 2 to 5% of current intake. Smaller steps if you dieted hard and long; larger if the cut was short and moderate.
  3. Add it mostly as carbohydrate. Keep protein where it was, since it should be the last macro you cut and the last you need to raise. Carbohydrate restores training performance fastest and refills glycogen.
  4. Weigh daily, judge weekly. Compare seven-day averages only. Read why the scale fluctuates daily if the first two weeks alarm you.
  5. Expect an early jump. One to two kilograms in weeks one and two is glycogen and water. Do not respond by cutting calories again.
  6. Stop when the average rises for two consecutive weeks after that initial jump. Hold there for a few weeks; that is your maintenance.

When not to bother

If your cut was short (under 8 weeks) and moderate, you can simply return to your calculated maintenance and monitor. One related approach has better direct evidence: intermittent dieting, meaning alternating two-week blocks of deficit and maintenance during the cut. In a controlled trial in men with obesity, this produced greater fat loss and a smaller reduction in resting energy expenditure than the same total deficit taken continuously.4 If your aim is to blunt adaptation, planned diet breaks inside the diet have more support than a slow climb after it.

Frequently asked questions

Does reverse dieting boost your metabolism?

Not in the way the marketing implies. Metabolic adaptation after dieting is real but modest, generally a few hundred calories a day, and there is no strong evidence that raising calories slowly reverses it any better than simply eating at maintenance. The genuine benefits are practical: you measure your true maintenance and manage the post-diet weeks deliberately.

How many calories should I add each week?

50 to 100 kcal per week, or roughly 2 to 5% of your current intake, is the usual range. Add most of it as carbohydrate and keep protein steady. Use smaller steps after a long or aggressive cut and larger ones after a short cut.

Will I gain fat while reverse dieting?

You will gain some weight, and the first 1 to 2 kg is usually glycogen and its associated water rather than fat. Beyond that, small fat gain is possible and often acceptable: the aim is to reach maintenance, and slightly overshooting it is how you find where maintenance is.

How long should a reverse diet last?

Typically 6 to 12 weeks, depending on how far below maintenance you finished and how big your steps are. Once weight has been stable for two to three weeks at your new intake, the reverse is over.
