NEAT: The Largest Variable in Your TDEE
Two people of the same height, weight and training routine can need 600 calories a day apart. The difference is rarely their metabolism and almost never their gym sessions. It is everything else they do while awake, and it quietly falls the moment you start dieting.
The four components, and which one moves
Total daily energy expenditure has four parts: basal metabolic rate (about 60 to 70%), the thermic effect of food (about 10%), exercise activity thermogenesis (variable but usually modest, since a hard hour in the gym is often only 300 to 500 kcal), and non-exercise activity thermogenesis: NEAT.
NEAT is everything else. Walking to the shop, standing on a call, carrying shopping, cooking, fidgeting, taking the stairs, pacing while thinking. It is not deliberate exercise and it is not something most people count. The full breakdown of the four components is in TDEE vs BMR vs RMR.
How large the variation is
The landmark result came from an overfeeding study: sixteen adults were fed 1,000 calories a day above maintenance for eight weeks. Fat gain differed tenfold between individuals, and the strongest predictor of who resisted gaining was the change in NEAT, which ranged from a fall of 98 kcal per day to a rise of 692.1 Same surplus, wildly different outcomes, driven almost entirely by unconscious movement.
A follow-up study fitted lean and mildly obese participants with posture and motion sensors and found the obese participants sat for about 2.5 hours more per day, a difference worth roughly 350 calories.2 Notably, that difference persisted after weight loss and weight gain interventions, suggesting it is partly a stable individual trait.
Levine's review of the field puts the plausible between-person range at up to 2,000 kcal per day when comparing a sedentary desk worker with someone in a physically demanding job.3 That range dwarfs any realistic difference in basal metabolic rate between two similar people.
What it means for your calorie target. Two 80 kg men with an identical BMR of 1,650 kcal. One works at a desk and takes 3,000 steps a day; the other is on his feet on site and takes 12,000. Both lift three times a week. Their TDEEs are roughly 2,350 and 3,000 kcal. Feeding both of them 2,400 calories produces slow fat gain in one and a 600 kcal deficit in the other.
Why NEAT falls when you diet
This is the part that ruins fat-loss plans. In a calorie deficit, spontaneous movement declines: you take the lift, you sit down sooner, you fidget less, you walk more slowly. It happens without any decision and, crucially, without you noticing.
A drop of 200 to 400 kcal per day is common in a sustained deficit, which is enough to turn a planned 500 kcal deficit into a 150 kcal one. The scale slows, the diet looks broken, and the actual cause is that the person is moving less than they were in week one. The constrained expenditure complication
There is a further wrinkle. An analysis of energy expenditure across a large sample of adults found that total expenditure does not rise in a straight line with activity: beyond a moderate level of activity, extra exercise produced smaller-than-expected increases in total burn, as though the body compensates elsewhere.4 The interpretation is still debated, but the practical implication is consistent with everything above: adding a hard training session does not reliably add its full calorie cost to your day, because part of it is paid for by moving less afterwards.
How to protect your NEAT
- Track steps, not intentions. Steps are the only NEAT proxy most people can measure. Note your baseline before the diet starts and hold it, rather than discovering in week six that it drifted from 9,000 to 5,500.
- Set a floor, not a target. "Never below 7,000 steps" survives a bad week better than "10,000 every day".
- Do not run an aggressive deficit. The larger the deficit, the harder NEAT falls. A moderate deficit you can hold beats a steep one that suppresses your movement and your adherence together.
- Keep protein and sleep in place. Both feed into how energetic you feel, and how energetic you feel decides whether you take the stairs.
- Add movement in small, structural pieces. A ten-minute walk after each meal is 30 minutes a day that needs no gym, no changing and no motivation.
What this means for your activity multiplier
The activity multiplier in any TDEE calculator is mostly trying to capture NEAT, not training. This is exactly why people overestimate: they pick "moderately active" because they train four times a week, while spending the other 22 hours of every day seated. Neither is inherently better, but walking is far easier to sustain, recovers quickly, and does not drive the compensatory reductions in daily movement that hard cardio sometimes does. Most people get more useful total expenditure from raising their step count than from adding another intense session.
